A Simple 7-Day Keto Meal Plan for Beginners
Who this plan is for
This is an illustrative one-week starting point for someone new to keto who wants a concrete example of what a day of eating might look like, rather than another explanation of the diet's rules. If you're still working out what "keto" actually means and why carbohydrate matters, our what is the keto diet? guide is the better starting page. This plan is not a personalized diet prescription, a medical treatment, or a weight-loss guarantee — it's one reasonable, practical example of a week's worth of meals, built from common, widely available foods.
How to use this plan
Treat each day as a template, not a rulebook. Swap any meal for another day's meal if you prefer it, repeat a breakfast you like instead of making seven different ones, or adjust portions to your own appetite and activity level. The point of a 7-day plan is to remove the "what do I actually cook?" decision fatigue for one week, not to lock you into an exact menu. If a specific meal doesn't work for your schedule, budget, or preferences, our keto food swaps guide has practical lower-carb alternatives for common ingredients you can use to adjust any day below.
A quick note on net carbs before you start
Every meal below is built mostly from whole foods — meat, fish, eggs, non-starchy vegetables, and fats — where the carbohydrate content is generally low and straightforward. For any packaged ingredient you add (a sauce, a packaged cheese, a snack), the number that matters is net carbs: total carbohydrate minus fiber, minus a deductible portion of any sugar alcohols or allulose on the label, depending on the specific sweetener used. This is The Keto Scan's own product-comparison methodology, not an FDA-defined value — "net carbs" itself is a low-carb community convention, not a term the Nutrition Facts label defines or requires. Our net carb calculation guide walks through the full method with worked examples, and our net carbs vs. total carbs guide explains why the distinction matters when you're comparing two products.
The 7-day meal plan
Each day includes a breakfast, lunch, and dinner idea, plus an optional snack. Portions aren't specified — eat to your own appetite, and adjust based on your own hunger and activity level. These are meal ideas, not exact recipes with measured ingredients.
| Day | Breakfast | Lunch | Dinner | Optional snack |
|---|---|---|---|---|
| Day 1 | Scrambled eggs with spinach and shredded cheddar, cooked in butter | Grilled chicken thigh over mixed greens with olive oil and vinegar, cherry tomatoes, and cucumber | Pan-seared salmon with roasted asparagus and a lemon-butter drizzle | A small handful of almonds or a piece of cheese |
| Day 2 | Full-fat plain Greek yogurt with a few berries and a sprinkle of chopped walnuts | Tuna salad (tuna, mayonnaise, celery) served over lettuce cups | Beef stir-fry with broccoli, bell pepper, and mushrooms in a low-sugar soy or tamari sauce | Celery sticks with cream cheese |
| Day 3 | Vegetable omelet (mushrooms, onion, bell pepper) with shredded mozzarella | Leftover beef stir-fry from Day 2, or a cobb salad with hard-boiled egg, bacon, avocado, and blue cheese | Roast chicken thighs with sautéed green beans and a side of cauliflower mash | A boiled egg |
| Day 4 | Chia seed pudding made with unsweetened almond milk and a few raspberries | Turkey and avocado lettuce wraps with mustard | Baked cod with a garlic-butter sauce, zucchini noodles, and grated parmesan | Olives or a small portion of macadamia nuts |
| Day 5 | Two fried eggs with avocado slices and a side of sautéed spinach | Chicken Caesar salad (romaine, grilled chicken, parmesan, Caesar dressing — check the label for added sugar) | Pork chops with roasted Brussels sprouts and a pan sauce made with butter and mustard | A small handful of pumpkin seeds |
| Day 6 | Smoked salmon with cream cheese, cucumber slices, and capers | Egg salad (eggs, mayonnaise, mustard) served over greens | Beef burger patties (no bun) with sautéed mushrooms and onions, topped with cheese, served with a side salad | A few slices of deli turkey rolled with cheese |
| Day 7 | Full-fat cottage cheese with sliced cucumber and everything-bagel seasoning | Leftover burger patties from Day 6 chopped into a salad, or a shrimp and avocado salad | Sheet-pan chicken thighs with cauliflower, red onion, and olive oil, roasted together | A small piece of dark chocolate (85%+ cocoa) or a handful of berries |
Any sauce, dressing, cheese, or packaged ingredient in the table above should still be checked on its own label — the same ingredient name can carry very different amounts of carbohydrate between brands. This is exactly the kind of check The Keto Scan's barcode and label scanner is built for: scan a packaged product before you buy or cook with it to see its net carbs and keto-fit score.
Grocery and prep tips
Shopping for a full week at once, rather than day by day, tends to make a keto week easier to stick to — buy proteins, vegetables, and pantry staples (olive oil, butter, vinegar, mustard) in bulk for the week, then decide day-to-day which meal from the table to make first based on what's freshest. Our keto grocery shopping guide covers how to shop the perimeter of the store, compare products while you shop, and avoid common packaged-food pitfalls. If you like to cook once and eat twice, several meals above (Day 2's stir-fry, Day 6's burger patties) are written with a deliberate "leftovers" option the next day, to cut down on total cooking time across the week.
Making this plan your own
If a meal doesn't fit your taste, budget, allergies, or the ingredients you already have, swap it — the goal is a realistic week you'll actually follow, not a rigid script. Vegetarian or pescatarian readers can lean on the egg, cheese, and fish-based meals and swap the poultry/beef dinners for a vegetable-and-egg dish or a larger fish portion; the underlying carbohydrate logic doesn't change. If you find a specific meal here repeatedly leaves you hungry, adding a larger portion of a non-starchy vegetable or a healthy fat (olive oil, avocado, butter) is usually more sustainable than skipping a meal outright.
A note on safety and individual needs
Starting any new way of eating, including keto, can come with an adjustment period for some people — see our keto diet side effects and safety considerations guide for what's commonly reported and when to check in with a healthcare provider. This plan is not appropriate as a substitute for individualized medical or nutrition advice, and it is not intended for anyone managing diabetes, kidney or liver disease, pregnancy, or another condition where dietary changes should be supervised by a qualified professional. If you're unsure whether a significant dietary change is right for you, talk to a doctor or registered dietitian before starting.
